The evening light conversation has been stuck on phones for a decade, and it has been aimed at the wrong target the whole time.

Your phone is a small, dim panel held at arm's length for twenty minutes. Your kitchen ceiling has several hundred lumens of bright white light filling your entire visual field for four hours. One of those is a serious circadian signal. It is not the phone.

Why light at night matters at all

Your retinas contain melanopsin-carrying cells whose only job is reporting ambient brightness to your body clock. They are most sensitive to blue wavelengths, and they do not care whether the source is the sun, a lamp, or a screen — only how much light lands on them.

When those cells report darkness, the pineal gland releases melatonin, which does not sedate you but signals "biological night" and permits sleep to begin. Bright light in the evening suppresses that release and pushes the whole schedule later.

So the goal for the last few hours is not zero light. It is less light, and warmer light, so your clock gets an unambiguous message that the day is ending.

The blue light glasses question

This deserves a straight answer, because the marketing has outrun the evidence.

The research on blue-blocking glasses is genuinely mixed. Some laboratory studies find meaningful melatonin increases from amber lenses in the evening. A 2025 meta-analysis of randomised crossover trials found small and inconsistent effects on actual sleep outcomes, and a 2026 critical review concluded there is not enough evidence to recommend them routinely. Much of the supporting work uses small samples, and placebo effects are plausible.

The most defensible reading: amber lenses may help a little, they are unlikely to hurt, and they are nowhere near the most effective thing you could do. The reviews that are sceptical of the glasses are consistent about what does work — reducing actual light exposure. That is the intervention. Glasses are a partial workaround for not doing it.

The protocol

Start roughly two to three hours before bed. You are aiming for progressively less light, lower in the room, and warmer in colour.

1. Turn off the ceiling lights. This is the single highest-impact change, and it costs nothing. Overhead lighting is bright, broad-spectrum, and positioned to fill your whole field of view. Switching to lamps at table and floor height changes the light reaching your eyes more than any other single action.

2. Go low and warm. Light from below eye level is a weaker circadian signal than light from above — this is why firelight and lamplight feel like evening and a kitchen strip light does not. Warm-toned bulbs (2200–2700K) over cool white. Salt lamps, candles, and dimmed table lamps are not aesthetic affectations here; they are physiologically correct.

3. Dim everything you can. Smart bulbs that step down automatically are worth the money precisely because they remove the decision. If you have dimmers, use them properly — halve the level every hour.

4. Then deal with screens. Night mode and warm-shift settings on phones and laptops are free and mildly helpful. Reduce brightness substantially — a screen at 20% in a dim room is a genuinely different exposure from one at 100%. Hold the phone further away.

5. Make the bedroom actually dark. Blackout curtains, and cover or remove LED standby lights. Even modest ambient light through the night thins your sleep, and you will not wake up to notice it happening.

6. Keep a dim path to the bathroom. A 3am trip under bright bathroom lighting delivers a substantial circadian signal at the worst possible moment, and can make getting back to sleep much harder. A dim night light on the route solves it.

What people get wrong

Treating the phone as the whole problem. You can do everything right on your devices and still sit under 400 lux of overhead white light until 11pm. The room dominates.

Believing night mode is sufficient. A warm-shifted screen at full brightness is still a bright light source. Brightness matters at least as much as colour temperature.

Going all-or-nothing. Candlelight-only is unnecessary and unsustainable. Dimming the house by half for two hours captures most of the available benefit.

Forgetting the morning half. Evening light management works far better against a strong morning signal. A well-anchored clock has higher amplitude — brighter days and deeper nights — and is simply harder to push around. Where this ranks in the evening

Be honest about the hierarchy, because light is not the biggest lever in the last four hours.

Alcohol does more damage to a night than anything else in the evening (what one drink costs you). Caffeine still circulating from the afternoon is next (your cutoff). Room temperature competes closely with light, because the core temperature drop is a hard requirement for sleep onset (the cooling protocol). A heavy late meal matters too (how late is too late).

Light sits in that group, not above it. And all of them are still smaller than what happens once you are actually asleep — how you breathe runs for eight hours rather than four, which is why nasal breathing is the highest-leverage single change available. What to expect

This is not a same-night intervention, which is why people abandon it.

The first thing you should notice, usually within the first week, is getting sleepy earlier — melatonin arriving on time rather than being held off. Falling asleep faster follows. Waking before the alarm comes later, if at all.

Give it two weeks with the ceiling lights genuinely off, not two nights with your phone on night mode.

The bottom line

Room lighting is a bigger evening circadian signal than your phone, and almost nobody treats it that way. Two to three hours before bed: ceiling lights off, lamps low and warm, everything dimmed, screens reduced in brightness, bedroom genuinely dark, and a dim route to the bathroom.

Blue-blocking glasses have mixed evidence and are at best a supplement to turning the lights down, never a replacement. And remember that evening light management works best when your mornings are anchored — the two halves of the protocol are the same intervention pointed in opposite directions.
