We have been fairly hard on blue light glasses on this site. Our evening light protocol says amber lenses "may help a little" and are "nowhere near the most effective thing you could do." Our myths piece lists "blue light glasses fix evening screens" as a myth.

Both of those remain true, and nothing here reverses them. But there is a distinction underneath the mixed evidence that is worth making, because it changes what you should look for if you do decide to buy a pair.

Most blue light glasses block almost no blue light.

The number that matters

Your retinas contain melanopsin-carrying cells whose only job is reporting ambient brightness to your body clock. They are not for vision. They peak in sensitivity at around 480 nanometres, and the practical target band is roughly 450–490nm.

That is the range a lens has to block to do anything circadian. Filtering wavelengths outside it is optically real and biologically irrelevant.

Here is where the category falls apart. "Blue light glasses" covers two very different products:

Clear or near-clear "computer lenses." These typically filter a small percentage of light in the relevant band — often in the low tens of percent, sometimes less. They are sold for eye strain, which is a different claim from melatonin protection, and the digital-eye-strain evidence for them is itself weak.

Deep amber lenses. These block most of the 450–490nm band. Titan's amber glasses state 80–100% across 450–490nm.

The visual test is the giveaway, and it is not subtle: a lens that blocks blue looks amber, because removing blue from white light is what produces an amber cast. If your glasses look clear, they are not blocking much blue. That is not a marketing failure — it is physics.

Why this probably explains some of the mixed evidence

The research picture is genuinely inconsistent. Some laboratory work finds meaningful melatonin increases from amber lenses in the evening. A 2025 meta-analysis of randomised crossover trials found small and inconsistent effects on actual sleep outcomes. A 2026 critical review concluded there is not enough evidence to recommend routine use.

One plausible contributor to that inconsistency is that "blue-blocking glasses" is not a single intervention. Trials pooling a 15%-blocking clear lens with a 95%-blocking amber lens are averaging two different things and reporting the mean.

Be careful with how much weight that carries, though. It is a reasonable hypothesis, not a demonstrated explanation, and it would be convenient for anyone selling amber lenses — including us. The honest position is that specification variance is one candidate explanation among several, and the overall evidence for blue-blockers remains modest even for the good ones.

What we are not claiming

Worth stating plainly, because this is where product pages usually overreach.

We are not saying amber glasses are proven to improve your sleep. The evidence does not support that, and it would contradict what we have published elsewhere on this site.

We are saying something narrower: if blue-blocking has an effect, it runs through blocking 450–490nm, and a lens that does not block that band cannot produce it. So the choice is not "glasses or no glasses" — it is "a lens with a real specification, or a lens that mostly signals intent."

The thing that still matters more

None of this changes the hierarchy, and we are not going to pretend it does.

Turn the room lights down first. Your phone is a small dim panel at arm's length for twenty minutes. Your kitchen ceiling is several hundred lumens filling your entire visual field for four hours. Overhead lighting is the far larger circadian signal, and switching to low warm lamps is free.

Glasses are a partial workaround for light you cannot control. They also only address the evening; what happens once you are asleep is a separate lever, which is why Titan packages the glasses, strips and tape together. If you are going to buy a pair

The specification to look for:

When to wear them

Titan's own instruction is the sensible one and matches the mechanism: put them on 1–2 hours before your target bedtime, and take them off when you get into bed.

Two reasons that framing is right. Wearing blue-blockers all day is counterproductive — you want a strong bright-light signal during daylight hours, and cutting it flattens your circadian amplitude. And once you are in a dark bedroom there is nothing left to block.

The bottom line

The evidence for blue-blocking glasses is modest and inconsistent, and this article does not change that. What it changes is what you look for if you buy some: a genuinely amber lens with a published blocking percentage across 450–490nm, worn for the last one to two hours before bed.

A clear lens is not a weaker version of that intervention. It is largely a different product wearing the same name. And either way, turning the ceiling lights off does more than either of them.
