Most sleep advice quietly assumes you work days. Get morning light. Keep a consistent bedtime. Wind down in the evening. All reasonable — and all close to useless if your shift starts at 7pm.
Shift work asks your body to do two things it is built to resist: be alert when your internal clock says sleep, and sleep when the sun says wake. That is not a discipline problem, and it does not respond to trying harder.
It does respond, partially, to light. Which is the one lever worth learning properly.
Why this is hard
Your circadian clock is set primarily by light hitting your retinas. It does not care about your rota.
Two things then work against you. You are awake in darkness, so your body is producing melatonin and pushing for sleep during the hours you need to be sharp. And you commute home in daylight, taking the single strongest circadian signal available directly to the face at the exact moment you are trying to end your day. Then you attempt to sleep in a house that is bright, warm, and noisy, while everyone else's day is starting.
The result is a clock that never settles anywhere. That is the mechanism behind shift work sleep disorder, and it is why the ordinary advice does not transfer.
The one principle
Everything below follows from a single rule, the same one that governs jet lag:
Light in your body's morning shifts your clock earlier. Light in your body's evening shifts it later.
For a night worker, "your body's evening" is the end of your shift — the commute home. Taking bright light then drags your clock in exactly the wrong direction, which is why the journey home is the highest-leverage moment in your whole day.
The protocol
Bright light early in the shift. During the first half, get as much light as you reasonably can. It suppresses melatonin, holds alertness, and reinforces "this is my day." Some workplaces allow a light box at a workstation; otherwise take the brightest area available.
Dim the last hours of the shift. Toward the end, reduce your exposure where the job allows. You are starting the wind-down ramp that a day worker starts after dinner.
Block light on the commute home. The single most important item. Morning sun on the drive or walk home is a powerful "start your day" signal delivered as you try to finish yours.
Wear something that genuinely blocks it. Dark sunglasses work. So do deep amber blue-blocking lenses — the wavelengths that matter for the circadian pathway sit around 450–490nm, and a lens has to actually block that band rather than merely tint. Obvious but necessary: never wear heavily tinted lenses while driving if they impair your vision. If you drive home in bright conditions, appropriate sunglasses are the safer tool, and no circadian benefit is worth a road risk.

Then make the bedroom genuinely dark. Blackout curtains, properly fitted — not "fairly dark," but dark. Cover LED standby lights. A sleep mask if the room cannot be fixed. You are trying to convince a system that reads light for a living that it is night.

Caffeine, on a shift pattern
The normal cutoff rule still applies; only the clock changes.
Caffeine's half-life is five to six hours, so the rule is 8–10 hours before your intended sleep, whenever that falls. Finishing a shift at 7am and sleeping at 9am means your last coffee should have been around 11pm–1am, which for most people means the first half of the shift only.

Days off: the honest trade-off
This is where advice usually goes quiet, because there is no clean answer.
Staying close to your shift schedule on days off produces better circadian adaptation and better sleep. It also means being nocturnal while everyone you know is not, and most people are unwilling — reasonably.
Flipping fully back to days costs you the adaptation, and you re-adapt every rotation.
The workable middle is a partial shift: move a few hours toward a normal schedule rather than the whole way, so your clock has less distance to travel each time. Not optimal, but it is the version people actually sustain, and a compromise you keep beats an ideal you abandon.
What still applies
Everything that governs sleep quality works the same regardless of when you sleep. A cool dark room. No alcohol close to sleep — it is the largest single destroyer of overnight recovery, and using it to fall asleep in daylight is a common and expensive shortcut.

When to get help
Shift work sleep disorder is a recognised clinical condition, and long-term shift work is associated with elevated metabolic and cardiovascular risk. That is a reason for deliberate management, not alarm.
But if you are falling asleep driving home, sleeping under five hours consistently, or experiencing persistent low mood, that is a doctor rather than a protocol. Falling asleep at the wheel in particular is an emergency, not a scheduling problem.
The bottom line
Shift work is a light problem before it is a sleep problem. Get bright light in the first half of the shift, dim the last hours, block light hard on the commute home, and make the bedroom genuinely dark and cold.
Set your caffeine cutoff 8–10 hours before you intend to sleep, whenever that falls. On days off, shift partially rather than flipping fully. And treat the commute home as the highest-leverage moment you have — it is the one where the sun is actively undoing your schedule.
